5K in 22 Minutes — Pace, Splits and Race Plan

Running a 5K in 22 minutes means holding 4:24 per kilometre, which is 1:46 for each of the twelve full laps of a 400 metre track and 0:53 for the closing 200 metres. In imperial terms that is 7:05 per mile, or 13.64 km/h — 8.47 mph. Twenty-two minutes is a strong recreational time and a realistic st...

A 5K on a track is twelve and a half laps. That half is why the start is 200 metres behind the finish line, on the back straight — you cross the line twelve times and the thirteenth crossing is the finish. Runners count down rather than up, because knowing there are three to go is more useful than knowing you have done nine and a half.

A progression starts 10 seconds per kilometre slower than average and finishes 10 faster, which still totals exactly 22:00 — the halves come out 11:15 and 10:45. Nearly every 5K personal best is run this way round, because time banked in the first kilometre is repaid with interest in the last.

HOW TO USE

  1. 1

This page opens with a 22:00 target already set, so the pace, lap splits and race plan below are the ones you need for a 22 minute 5K.

  2. 2

Read the pace panel: 4:24 per kilometre, 1:46 per 400 m lap, 7:05 per mile. The lap figure is the one to memorise if you are racing on a track.

  3. 3

Use the lap split table as a race sheet. The times are cumulative, so they are what the clock should read as you cross the line each time round.

  4. 4

Switch the progression between even and ±3, ±5 or ±8 seconds to plan a negative split. Whichever you choose, the five kilometre splits still add up to exactly your target.
